Cooked oats (100 g, plain, made with water) have about 12 g total carbs, 1.7 g fibre and 10.3 g net carbs. A typical 250 g bowl lands around 25 g net carbs, before you add milk, honey, or fruit.

What to watch for

Oats carry an enormous health halo in South Africa — Oats has sat in SA cupboards for generations. The “heart-healthy” fibre arguments don’t change human biochemistry: ten grams of fibre cannot cancel out fifty-six grams of digestible starch when your daily Banting target is 25–50 g net. Instant sachets are even worse, with added sugars pushing carb counts past 70 g per 100 g dry weight.

Toppings compound the problem. The classic South African breakfast bowl — oats simmered in milk, drizzled with honey, and topped with sliced banana — easily exceeds 50–60 g net carbs in a single meal. That exhausts an entire day’s Banting carb budget before 8 am, leading to a blood sugar spike followed by intense mid-morning hunger.

Overnight oats, steel-cut oats, oat bran, and oat milk are all high-carb. Oat milk in particular deserves caution: at 7–10 g carbs per 100 ml, it is more carb-dense than cow’s milk and spikes insulin quickly.

What to eat instead

For a warm bowl breakfast, chia-and-flax porridge or coconut porridge is the direct Banting swap — around 2–3 g net per bowl when made with coconut milk and topped with cinnamon and cream. Eggs are the most nutritious and economical staple: two eggs fried in real butter cost under 1 g net carb and provide satiety for hours. Plain Greek yoghurt with a spoonful of almond butter and fresh strawberries lands around 6–8 g net carbs.
